The internet often turns rep ranges into strict borders: low reps for strength, moderate reps for muscle, high reps for endurance. The real picture overlaps. Different loading plans can build strength and muscle, but some are more efficient for a particular outcome.
For getting stronger
Heavier loading is especially useful when the goal is improving maximal strength. A large 2023 network meta-analysis found that all tested resistance-training prescriptions improved strength compared with no training, while higher-load programs ranked best for strength outcomes.
For building muscle
Muscle growth can occur across a broad range of loads when sets are sufficiently challenging. Weekly volume matters: the 2026 ACSM position stand highlights roughly ten sets per muscle group per week as a practical hypertrophy target, while also emphasizing that the average healthy adult does not need extreme techniques.
For a beginner workout
Start below the maximum amount you could tolerate. Two sets of five movements is already ten working sets. If you recover well, repeat the schedule, and your technique stays consistent, you can add work gradually instead of beginning with a bodybuilding-sized week.
Do you need to train to failure?
No. A systematic review and meta-analysis found no significant overall difference between failure and non-failure training for strength or hypertrophy. Training close enough to make the set meaningful matters; forcing every set to the point where another repetition is impossible is optional and can add fatigue.
How to know when to progress
If you reach the top of the planned repetition range with good control across all sets and the effort is becoming easier, add a small amount of load or another repetition. Log the result so the next decision is based on evidence rather than memory.
